  1. How the FITT principle works
  • Frequency and intensity Frequency means how often you exercise. For example, to develop cardiovascular fitness, you should try to exercise at least 3–4 times each week. Intensity is how hard you are working during exercises.

Indicators of intensity Maximum heart rate One way to measure your exercise intensity is by checking your heart rate. Maximum heart rate (MHR) is the fastest your heart can beat during exercise. To find your maximum heart rate, use the formula 220 – your age. For example, if you are 13 years old, 220 – 13 = 207.

Target heart rate zone The target heart rate zone is a certain percentage of your MHR that indicates how many times your heart should beat per minute to improve your fitness. To improve your fitness, you should exercise at 70–80 per cent of your maximum heart rate. Start at 70 per cent and, as you get fitter, increase to 75 per cent and so on.

For example, 207 × 0.70 = 144.9, so a 13-year-old with an MHR of 207 should aim for approximately 145 beats per minute during exercise to improve cardiovascular fitness.

Respiratory rate Another indicator of intensity can be respiratory rate (RR). As we increase our intensity, our respiratory rate will increase in order to supply increased levels of oxygen to our muscles. The harder you work, the more oxygen your muscles will require; therefore, your respiratory rate will also increase.

The higher your respiratory rate, the harder it can be to talk. One of the easiest indicators of intensity is the talk test. If you can talk comfortably, intensity is likely low to moderate. If talking is limited, intensity is high. TABLE 1 shows how well the average person can speak during different levels of exercise intensity.

Rate of perceived exertion (RPE) Another way to tell how hard you’re working during exercise is by using rate of perceived exertion (RPE). This is a scale that helps you rate how hard the activity feels to you. Everyone feels exercise differently: what feels easy to you might feel hard to someone else. The scale looks at things like how tired you feel, how fast you’re breathing, how hard your heart is beating and how much you’re sweating. On the RPE scale, a score between 11 and 13 means you’re working at a moderate level, and anything above 14 means you’re working hard. As you get fitter, you might be able to train at a higher level, for example, 14 to 16, which means you’re doing more intense exercise.

Time Time refers to the length of a session or program. For a training session targeting aerobic capacity (or aerobic fitness) time refers to the minimal amount of time that we should spend with our heart rate in the target heart rate zone. Twenty minutes should be the minimum, with 30 minutes or longer being ideal.

Type Type refers to the best kind of exercise that is appropriate to our fitness needs. To develop cardiovascular fitness, aerobic-type exercises such as cycling, jogging and swimming are best. To develop power, the best exercises are plyometrics.
